## The Biggest Mistake in 14er Training

Every June, I get the same question from clients at Green Door Fitness: "Matt, I'm doing my first 14er. How do I get ready?"

The advice floating around online is predictable: walk the Incline, do lunges, run stairs. That's a start, but it misses the point. After coaching dozens of clients through their first (and their tenth) 14er, I can tell you the number one mistake people make: they train only their cardio and ignore their strength.

A 14er is not a walk. It's 6 to 14 hours of loaded movement over uneven terrain above 14,000 feet. Your legs absorb thousands of impacts on the descent. Your core stabilizes you across rock fields. Your lungs are working at 60% of sea-level oxygen. If your muscles give out before your lungs do, all that treadmill time won't save you.

## A 6-Week Program That Works

Here's the structure I build for 14er clients. We adjust intensity based on your current fitness, which we establish during your first session and InBody scan (https://greendoorfitness.com/blog/inbody-scan-denver-body-composition-guide).

### Weeks 1-2: Build the Base

The focus is movement quality and muscular endurance.

**Strength (3x per week):**

- Goblet squats: 3x12
- Romanian deadlifts: 3x10
- Step-ups (12-16 inch box): 3x10 per leg
- Single-leg glute bridges: 3x12 per leg
- Pallof press: 3x10 per side
- Farmer's carries: 3x40 yards

**Cardio (2-3x per week):**

- Incline treadmill walks: 30-40 min at 10-15% grade, moderate pace
- Stairmill sessions: 20 min

### Weeks 3-4: Add Load and Time

Now we add weight and time under tension.

**Strength (3x per week):**

- Barbell back squats or front squats: 4x8
- Weighted step-ups (hold dumbbells): 3x10 per leg
- Walking lunges: 3x12 per leg
- Dead bugs: 3x15
- Suitcase carries: 3x40 yards per side
- Box jumps or jump squats: 3x8 (landing practice for the descent)

**Cardio (2-3x per week):**

- Incline treadmill walks: 45-60 min at 12-15% grade
- Add a loaded day hike on weekends (start with 10-15 lbs in a pack)

### Weeks 5-6: Peak Prep

**Strength (2x per week, lower volume to stay fresh):**

- Heavy squats: 3x5
- Single-leg Romanian deadlifts: 3x8 per leg
- Eccentric step-downs: 3x8 per leg (trains your quads for the descent)
- Plank variations: 3x30 sec
- Loaded carries: 3x60 yards

**Cardio and Hikes:**

- One long hike (6+ hours with 2,000+ ft of gain) at least two weeks before your summit attempt
- Stairmill or incline walks mid-week
- Rest the week before your 14er. No hard training in the final 5 days

## Why Descent Training Matters More Than You Think

Here's what surprises most first-timers: the climb up isn't what breaks you. The walk down is.

Descending loads your quads eccentrically. Your muscles lengthen under force instead of shortening. This causes far more muscle damage and soreness than climbing. Most knee injuries on 14ers happen on the way down, when quads are fatigued and can't stabilize the joint.

That's why I program eccentric step-downs, jump landing practice, and heavy negatives for my 14er clients. You need your legs to handle 3,000+ vertical feet of pounding. Working with a personal trainer (https://greendoorfitness.com/personal-training) who programs for this makes a measurable difference versus following a generic hiking plan.

## The Altitude Factor

Denver sits at 5,280 feet, which gives you a head start over sea-level hikers. But 14,000 feet is a different situation entirely. At summit altitude, you have roughly 60% of the oxygen available at sea level.

You can't fully replicate that in a gym. What you can do:

- Build an aerobic base that's efficient with limited oxygen
- Train breathing patterns during loaded carries and high-incline walking
- Prepare your muscles to perform under fatigue so the altitude hits later, not sooner

Living and training in Denver means you're already acclimatized better than 90% of visitors. Use that advantage by pairing it with structured gym training.

## Five Things Most People Get Wrong

1. **Cardio-only training.** Your heart can handle the climb, but your quads collapse on the descent. Strength work is non-negotiable.
2. **Skipping single-leg work.** Trails are uneven. You need balance and stability on each leg independently. Functional training (https://greendoorfitness.com/blog/functional-fitness-training-denver) addresses this directly.
3. **Going hard the week before.** Taper properly. You want fresh legs on summit day.
4. **Underfueling.** A 14er burns 3,000 to 5,000 calories. You need real fuel. If you're working with our team on nutrition (https://greendoorfitness.com/blog/denver-nutrition-coaching-vs-noom-myfitnesspal), we'll plan your summit day meals in advance.
5. **Ignoring gear under load.** Train with your actual pack and boots in the final weeks. Blisters and shoulder pain from an unfamiliar pack ruin more summits than fitness does.
